# ACSM Strength Training Guidelines 2026: What Changed After 17 Years

The ACSM rewrote its strength training guidelines for the first time since 2009, and a few points in this update jumped out at me as a coach. Not because they reinvented lifting, but because they quietly retire a handful of cherished certainties. I am not walking through the whole document here. I pick out the parts that actually interest me and read them through my long coaching practice. This is deliberately not a full summary, just a selection.

**The short version:** The ACSM reviewed 137 systematic reviews and lands on a clear picture: strength comes from heavy load and two to three sets, visible muscle from weekly volume of around ten sets per muscle group. Training to failure, tempo tricks and complex set structures are not mandatory according to the data. Important: the guideline is written for healthy average adults, and it explicitly excludes athletes. And the point almost nobody has on their radar: power fades earlier than maximal strength with age and deserves dedicated training.

## Who the Guideline Is For, and Who It Is Not

The new guideline is written for healthy average adults, not for athletes. That sits right in the paper's title ("Healthy Adults") and it is the most important sentence before you argue about any number inside it. The ACSM even rules out performance-focused athletes in so many words: they would need "specific training plans" for their sport and competition goals.

The weight behind the document is still enormous. It pools 137 systematic reviews with more than 30,000 participants and is the first major update since the Ratamess standard of 2009 (Currier et al. 2026). The tone is public health, not performance sport: fewer than 20 to 30 percent of adults even hit the recommended amount of strengthening work. The guideline mostly wants to get the inactive moving. Keep this audience in mind, because it decides later which statement applies to you and which does not.

## What the ACSM Reads as Real Drivers, and How Little Is Enough

For strength, two to three sets per exercise are enough, while visible muscle needs around ten sets per muscle group per week. That is the ACSM's core reading, and it separates cleanly by goal. For maximal strength the data backs heavier loads (roughly 70 to 80 percent of your daily top load), at least twice a week, a full range of motion instead of partials, and the important lifts at the start of the session, nothing genuinely new so far.

For the time-poor beginner there is good news here: the extra benefit beyond two or three sets is "modest" according to the ACSM. Anyone who wants to get stronger and more functional gets surprisingly far on little volume. Only visible muscle growth has a hard floor, namely weekly volume. Around ten sets per muscle group mark the point where you extract the maximum, not the line below which nothing happens. Someone starting out grows in the first weeks on far less, and too much early on mostly delivers soreness. "A little something" is enough for health and strength, but for lasting muscle you turn the volume up over time.

And the equipment question that forums fight over: machine or free weight makes no reliable difference for strength, muscle and function according to the ACSM. Take the tool you control safely and use consistently. For the returner who avoids the free-weight corner, that is real relief.

## What the Guideline Devalues, and Why That Is Not "Useless"

Training to failure, tempo and set structures are no longer mandatory according to the ACSM. That sounds harsh, but it is meant more precisely than the headline suggests. The decisive half-sentence is always the same: at equal volume and equal effort. Once you hold sets and proximity to failure constant, the data finds no independent extra effect for these techniques.

Concretely: training to absolute failure does not reliably beat "close to it", but it costs more recovery. One to two reps in reserve deliver the same stimulus.

With tempo (time under tension) and special set structures it is the same pattern. Cluster sets, for example, produce similar muscle growth to traditional sets when volume and effort match (Vargas-Molina et al. 2025). To be honest about it: the guideline does not name rest-pause explicitly. It falls under "set configuration", and there the cluster-set research stands in as evidence that the structure itself is not the active ingredient. ## Where the Guideline Fails Advanced Lifters

The evidence mostly comes from untrained people, not from you after ten years under the bar. This is exactly where the guideline gets honestly weak, and it is the point I find most important. A standard for "healthy adults" maps the average. The long-term trainee, though, lives at the edges, where the small levers suddenly count.

For a beginner, rest-pause, drop sets or emphasized tempo really are ballast; they progress faster on the basics. For the advanced lifter on a plateau, the same techniques are legitimate tools, not because tempo is magic, but because they deliver two things a population study never measures: more effective volume in less time, and variety that keeps you on it. "No independent effect on average" does not mean "useless for you". The ACSM says as much indirectly, by taking ambitious athletes out of its scope. Anyone who applies the devaluation statements one to one to themselves is using a beginner guideline outside its stated frame.

## Power After 40: The Point Almost Nobody Has on Their Radar

Power fades earlier than maximal strength, and almost no coach or athlete trains it deliberately. For me this is the genuinely interesting addition in the guideline. Power now stands as a third independent training goal next to strength and muscle. Research even has its own term for the decline, powerpenia (or kratopenia), and losing power predicts functional decline more accurately than losing raw strength.

How do you do it according to the ACSM? Moderate load, roughly 30 to 70 percent of your top load, and move the weight on the way up as fast as you can. That is a different mode from the heavy strength day and explicitly not grinding to failure. In practice I translate it for myself like this: stand up explosively out of the squat, push up deliberately fast on the leg press or bench, then lower under control. The payoff shows up in everyday things the guideline lists as outcomes: gait speed, balance, getting up from a chair, and a lower fall risk.

**Strength first, then speed, then impact** Jumps are a known stimulus for the bones too, but that does not come from this ACSM source, it is my own read from practice. And they are not the entry point for someone who has done nothing for a long time. Build strength and control first, then fast tempo at moderate load, and only add jumps once you are healthy and have worked up to them cleanly.

## What This Means for Self-Coached Athletes

Keep the 80/20 core, cut the ballast, fine-tune on purpose. If I boil the whole thing down to one practical line, it is this: twice a week, heavy compound lifts for strength, enough weekly volume for muscle, a full range of motion, progress cleanly. That is the part that delivers 80 percent of the result for almost everyone. Failure grinding, complex periodization and tempo rituals you can skip as long as you are a beginner or solidly in the middle.

And if you are advanced and stuck on a plateau: take the fine-tuning tools back in hand, but for the right reason, for volume and for staying on it, not because a technique is secretly superior.

Start this week with a single concrete step. Add two short power sets with moderate load and a fast push to your normal leg session. That is the building block the old guideline did not have and that almost nobody trains.
